The basic markup for a drop-down menu in the Foundation nav bar can be found in here.
For the links, even with Category Hierarchy enabled you can still browse to
http://www.example.com/category/
Navigate to the Main Category and copy the URL from the address bar (leaving out http://www.example.com but make sure it beings with the leading "/"), and similarly copy the URLs for the subcategories you want to include in the menu from the page, either by navigating into them and copying from the address bar, or your browsers Right-Click / Copy Link Location... functionality from the Main category page...
